3 mile tempo at 4:45 pace. 3-5min rest. 4 x 60sec HILLS* at mile race effort. Jog back down for recovery.

3mile warm up, 3mile tempo (14:30 - 4:45/4:55/4:50), 5min rest, 4x60sec hills with jog back down recovery, 3mile warm down.
